Swimmers' Shoulder Mobility: Overhead Range and Scapular Control
Swimming is the most overhead-dominant sport there is. Freestyle alone puts the arm through full overhead range thousands of times per session, and the whole thing happens without ground contact to help organise the trunk.
Dryland preparation matters for exactly that reason. This page focuses on overhead access, scapular control and the thoracic rotation that lets the stroke rotate from the trunk instead of the shoulder alone.
What swimming asks of the shoulder
The demands are high volume rather than high load, which changes what preparation should look like.
Repeated full overhead range
The catch position lives at the top of the shoulder's range. Getting there comfortably depends on the mid back, not only the shoulder.
Scapular control through the pull
The shoulder blade has to rotate and glide with the arm. If it stalls, the shoulder joint absorbs more of the travel.
Thoracic rotation for body roll
A good roll comes from the trunk. A stiff mid back turns body roll into a shoulder-only movement.
Trunk control without ground reference
In water there is nothing to brace against, so trunk stiffness has to be self-generated.
Where the bar fits
The bar is a dryland tool here. Five to eight minutes on the pool deck before you get in gets the shoulder blade moving and the mid back turning.
Oscillation is a good match because the swimming demand is endurance of position rather than peak strength. Holding an overhead position while the bar keeps moving trains exactly that quality at a low load.
On dryland days, longer holds and added rotation work make the same drills a standalone session.
Pool-deck dryland block
Six to eight minutes, light tension, standing.
Shoulder pass-overs, 12 slow reps
Widest comfortable grip first, narrow slightly as it opens.
Catch-position holds, 4 per side of 15 seconds
Arm overhead and slightly forward, shoulder blade set, bar oscillating.
Scapular set-and-release, 10 reps
Bar at chest height, draw the blades down and back, hold two seconds, release fully.
Thoracic rotation, 8 per side
Bar across the collarbones, turn from the ribs with the hips quiet.
Overhead walking carry, 40 seconds
Ribs down, slow steps, keep breathing.
Overhead work should feel like effort around the shoulder blade. Pinching at the front of the shoulder means stop and get it assessed.

- Triathletes whose swim leg is their weakest and stiffest.
Who should skip it
- Anyone under active care for a shoulder issue, until cleared.
- Swimmers looking for stroke technique correction. This is preparation only.
Sensible limits
- Stay inside a comfortable overhead range, especially when cold.
- Volume over intensity. Light tension is correct here.
- General preparation, not treatment for shoulder pain.
