The sequence throwing depends on
A throw runs from the ground up: lead leg loads, hips turn, trunk follows, arm arrives last. The gap between the hips turning and the shoulders following is usually called separation, and it is where a lot of the sequencing lives.
Three things tend to erode across a season: mid-back rotation, hip range on the back leg, and the shoulder's tolerance for the layback position. A warm-up should visit all three.
The routine
Six minutes, light tension, before you pick up a ball.
Shoulder pass-overs, 12 slow reps. Widest comfortable grip.
Layback holds, 4 rounds of 12 seconds per side. Conservative range. This is preparation, not a range test.
Separation reps, 8 per side. Turn the hips first and let the shoulders arrive late. Slow enough that you can feel the order.
Lead-leg loading, 8 per side. Step into the front leg, hold the loaded position two seconds, return.
Chops, 10 per side. Deliberately matched on the non-throwing side.
Match both sides, always
Throwing sports are among the most one-sided things people do. The warm-up is a cheap place to give the non-throwing side equal work, and it costs perhaps ninety seconds.
Across a season
In-season, this stays a warm-up: short, light, every session. Off-season is where longer thoracic rotation and hip mobility work belongs, since that is when there is room for it.
What we are not saying
We are not saying this prevents arm injuries, adds velocity, or replaces an arm-care programme. Throwing injuries are complicated and heavily influenced by volume, rest and mechanics.
What this routine does is get the relevant joints warm and rehearse the sequence before throwing volume starts.
Serious signs
Arm pain during or after throwing, loss of velocity, numbness or tingling, or pain that persists between sessions all need assessment by a qualified professional. Do not warm up harder and hope.
Common questions
Does this work for softball?
The rotation, separation and lead-leg blocks transfer directly. Windmill pitchers should get sport-specific guidance from a coach.
Is this an arm-care programme?
No. It is general preparation. Arm care for throwing athletes should be individualised by a qualified professional.
