    Cycling Hip and Thoracic Mobility: Undoing the Riding Position

    Hours in a folded, rounded position is the training, not a flaw. This is how to spend ten minutes undoing it.

    The shape the bike builds

    A road position is a hip that never fully extends, a mid back that stays rounded, shoulders held forward, and a neck extended to look up the road. Hold it for a few hours a week for a few years and the body becomes very good at that shape.

    None of that is a problem while riding. It becomes a problem when it is also your shape off the bike, which is common for cyclists who also work at a desk, since the day and the ride reinforce each other.

    The routine

    Ten minutes, best done while still warm after a ride.

    Overhead hold, 4 rounds of 20 seconds. Ribs down, chest tall. The direct opposite of the riding position.

    Thoracic rotation, 10 per side. Pelvis quiet, turning from the ribs.

    Overhead side bend, 8 per side. Breathe into the lengthened side.

    Half-kneeling hip extension hold, 30 seconds per side. Ribs down, bar overhead, gentle.

    Standing hip circles, 6 each direction per leg.

    Scapular set-and-release, 10 reps.

    Why after, not before

    Cycling does not need much mobility to perform. It is not a large-range sport. The mobility work is there to offset the position, and offsetting works better once the ride is done and you are warm.

    A two-minute pre-ride version of hip circles and rotations is fine if you want one, but it is not the priority.

    The desk-and-bike double

    If you also sit for work, your hips are folded for most of your waking hours. Adding a short standing reset in the middle of the workday, thoracic rotation and an overhead hold, changes the total dose more than a longer post-ride session does.

    Bike fit still matters

    No mobility routine fixes a position that does not suit you. Persistent discomfort in the same place every ride is a bike-fit conversation before it is a stretching conversation.

    Limits

    General movement education. Numbness, persistent back pain or knee pain during riding should be looked at by a qualified professional and, where relevant, a bike fitter.

    Common questions

    Should cyclists stretch before riding?

    A short warm-up is fine, but the higher-value work is afterwards, when you are warm and offsetting the riding position.

    Will mobility work make me faster?

    Not directly. It is aimed at comfort off the bike and at holding your position without strain, rather than at performance numbers.
